In short
- Five or six bodyweight movements are enough to build any format.
- The clock sets the format: AMRAP, EMOM, For Time with a time cap or Tabata, as in the gym.
- The seven examples are illustrative: swap the numbers for ones that suit your level.
- You scale it like any WOD: movement, volume and, last, time.
- Log format, set, version and score so you can compare it.
What is a no-equipment WOD?
It is a WOD in which all the work is done with your bodyweight. The format and the way the score is logged do not change: what changes is the list of movements, limited to those that fit in a room and need no barbell, dumbbells or rope.
It works for training at home or when travelling, and for beginners who do not handle loads yet. The intensity comes from the format and the pace, not from the equipment.
Which movements work for a WOD at home?
- Air squat
- No load, feet shoulder-width apart, as low as your technique allows. Variation: with a jump.
- Push-up
- Hands under the shoulders, body in a line. Easier: knees down or hands on a sturdy chair.
- Lunge
- Alternating legs; counted per leg or in total, always the same way. Variation: with a jump.
- Burpee
- Down to the floor, chest touching, up and jump. Variation without the jump or the chest touch.
- Mountain climbers
- In a plank, knees to the chest alternating; each leg counts.
- Running on the spot or along the hallway
- Measure the leg by time (for example, 1 minute), not distance.
These six cover legs, pushing, trunk and endurance. Inverted rows under a sturdy table that holds your weight replace the pull.
How do I build a no-equipment WOD step by step?
- Pick the format: AMRAP if you fix the time, For Time with a time cap if you fix the work, EMOM or Tabata if you want the rest built in.
- Pick two or three movements you have mastered, from different groups (legs, pushing, trunk).
- Decide the set with numbers you can chain without stopping halfway.
- Check the arithmetic: reps per round and in total, so the score can be compared.
- Clear the space, warm up and set the timer with a preparation countdown.
- Log the score and the version you did.
Which no-equipment WOD examples can I do at home?
These seven WODs are our own and illustrative: they show how a no-equipment WOD is written, not how much to train. Swap the numbers for ones that suit your level.
| Format | WOD | Total work | Scaling |
|---|---|---|---|
| AMRAP 12 min | 6 burpees, 12 air squats, 18 mountain climbers. | 36 reps per round; score: rounds plus reps. | Burpees without the jump; 12 climbers. |
| EMOM 16 min | Minute 1: 12 air squats; 2: 8 push-ups; 3: 10 lunges; 4: 16 mountain climbers. Four times through. | 46 reps per lap, 184 in total; score: minutes completed. | 6 knee push-ups; 12 climbers. |
| For Time, 20-min time cap | 21-15-9 of jump squats and push-ups. | 45 + 45 = 90 reps; score: time. | Squats without the jump; 15-12-9 (72). |
| Tabata | 8 rounds of 20 s of burpees and 10 s of rest. | 4 minutes; score: total burpees. | Burpees without the jump, or 6 rounds. |
| Chipper | 50 air squats, 40 lunges, 30 push-ups, 20 burpees, 10 sit-ups. | 150 reps; score: time. | Half of each number: 75. |
| Ladder, 10 min | 1 burpee and 1 air squat, 2 and 2, 3 and 3… one rung higher each round. | Up to rung 10 is 55 + 55 = 110; score: last full rung. | Burpees without the jump; climb by 2 on squats only. |
| 5 rounds For Time | 1 min of running on the spot, 15 air squats, 10 push-ups. | 5 min of running and 125 reps; score: time. | 4 rounds (100), or marching on the spot. |
To time them, the online WOD timer on this website has the five formats and a link to save the set-up.
How do I scale a no-equipment WOD?
With no load to lower, the order in the guide to scaling a WOD comes down to three steps: movement first, then volume and, only at the end, time. Change one thing at a time.
- Movement
- The easier variation of the one that breaks your pace: knee push-ups, burpees without the jump, lunges without the jump, marching instead of running.
- Volume
- Fewer reps per set or fewer rounds, with the same time.
- Time
- If all of the above is still too much, shorten the AMRAP or the time cap.
If it feels too easy, go the other way: jumping variation, more reps or more rounds. Log the version you did.
What should I watch when training at home?
- Space: your body lying down plus a step on each side; move anything breakable.
- Floor: a mat or a towel for push-ups and climbers; barefoot or in shoes, always the same.
- Jumps: if the floor booms or there are neighbours below, use the no-jump variations.
- Warm-up: a few minutes of mobility and of the movements themselves at an easy pace before starting the clock.
How do I log the score of a WOD at home?
Just as in the gym: format, set, the version of each movement and the score (time, rounds plus reps or minutes completed). Add how you counted lunges and climbers: it is what changes most between attempts.
If you repeat the same WOD in the same version from time to time, you have a home benchmark. How attempts are compared is in the benchmark WODs guide.
What are the most common questions?
Can I do a WOD with no equipment?
Yes. Air squats, push-ups, lunges, burpees, mountain climbers and running on the spot cover any format: AMRAP, EMOM, For Time or Tabata.
Which WOD can I do at home as a beginner?
A short, scaled one: an AMRAP or a For Time with few reps per set and easy variations (knee push-ups, burpees without the jump). Finish with good technique and log the version.
How much space do I need?
Your body lying down plus a step on each side. If running does not fit, run on the spot and measure it by time.
How do I do pull-ups without a bar?
With inverted rows under a sturdy table that holds your weight, or with a band anchored to a door. Log it as a scaled version.
How do I time a WOD at home?
With any timer that has your format. The online WOD timer on this website runs in the browser, with no sign-up: AMRAP, EMOM, For Time, Tabata and custom.
Is a no-equipment WOD enough to progress?
It is enough to repeat and compare if you keep the same version; how much you progress depends on your level and your week, which this guide does not prescribe.
What does Zoku Athletics offer for a WOD at home?
Zoku Athletics brings together a multimodal timer (For Time, AMRAP, EMOM, Tabata and mixed) and benchmarks to repeat the same WOD and compare your attempts. How to set up the timer is in the WOD timer guide; the app is in closed testing on Android.
The app is not public on the stores yet. It is in testing and there is no launch date.
How can I try Zoku Athletics?
The Free plan is free, with no card and no expiry. Pro and Elite are paid; what each includes is shown in the plans section of the home page.
